This is not a transformation challenge. This is seven days of showing up.
If you have never trained, if you are coming back after years, if your body is changing on HRT, if you had a gap after injury, surgery, or a life reset — you start here. Where you are does not have to define where you can be.
I’m not telling you it’s going to be easy. I’m telling you it’s going to be worth it.

Who this is for
Complete beginners and restarts. No gym. No special equipment. A floor, a wall, a pair of shoes, and 20 to 30 minutes.
This is training, not medical care. I do not prescribe HRT, calories as a prescription, or surgical timelines. If you get sharp pain, chest pain, dizziness, or you were told to get clearance before exercise, stop and talk to your clinician first.
Rules for the week
1. Do the day’s work. Do not add extra circuits to “make up” for yesterday.
2. Hard breathing is fine. Sharp joint pain is not. Stop that move and go to the easier version.
3. Water before snacks. Twelve to sixteen ounces when you want to graze.
4. Eat enough to train. Do not start this week with a crash diet. If food and weight have been a fight, do not use this plan to punish yourself. Train. Eat. Repeat.
5. Miss a day? You do not start over Monday. You do the next day’s session.
6. Motivation will fade by Day 4. Discipline is the job.
Time target: 20–30 minutes. If 20 is all you have, 20 counts.

How to read the sessions
– Easy version = keep moving if the main version feels like too much.
– Make it harder = only if the last 2 reps still look clean.
– Rest 45–60 seconds between moves unless the day says walk.
Warm-up for every training day (3 minutes):
– 20 marching steps in place
– 10 arm circles each way
– 10 hip hinges with soft knees (push hips back, stand tall)
– 5 slow bodyweight squats to a chair if you need the chair

Day 1 — Foundation
Theme: Learn the patterns. Prove you can finish.
After the warm-up:
1. Sit-to-stand from a chair — 3 sets of 8
Sit down with control. Stand up without using your hands if you can. Easy: use hands on the chair. Harder: pause 2 seconds at the bottom.
2. Wall push-ups — 3 sets of 8
Hands on the wall, body in one line, chest toward the wall, press back. Easy: stand closer to the wall. Harder: step farther away.
3. Hip hinge practice — 3 sets of 8
Soft knees, push hips back, feel the back of the legs, stand tall. Hands on thighs is fine.
4. Dead bug on the floor — 2 sets of 6 each side
Back flat. Opposite arm and opposite leg reach away. Easy: only the legs. Harder: slower, 3 seconds out and 3 seconds back.
5. Easy walk — 10 minutes
Flat route. You should be able to talk.
Close: drink water. Write down what you did. That is the workout.

Day 2 — Legs and glutes
Theme: The lower body carries the rest of your life.
After the warm-up:
1. Sit-to-stand — 3 sets of 10
2. Supported split squat — 2 sets of 6 each side
Back foot stays light. Hold a counter or chair. Easy: smaller range. Harder: 3 seconds down.
3. Glute bridge — 3 sets of 10
Lie on your back, feet flat, squeeze and lift hips. Easy: smaller lift. Harder: 2-second squeeze at the top.
4. Calf raises at the counter — 2 sets of 12
5. Walk — 12 minutes
If your knees complain, shorten the range and use the chair. Do not push through a pinch.

Day 3 — Walk and mobility
Theme: Recovery is still training.
No “go hard” day. This is how you stay in the week.
1. Walk — 20 minutes. Easy pace. Talk the whole time.
2. Then on the floor or a mat, 2 rounds:
– Cat-cow, 8 slow breaths
– Figure-4 stretch, 30 seconds each side
– Chest opener in a doorway, 30 seconds
– Standing side bend, 5 each side
Water. Go cook a real meal. Do not turn this into a rest-day binge because you “only walked.” Walking counts.

Day 4 — Upper body and posture
Theme: Push, pull, stand tall.
After the warm-up:
1. Wall push-ups — 3 sets of 10
2. Counter rows — 3 sets of 8
Hold the edge of a sturdy table or counter, lean back, pull your chest toward the edge, squeeze shoulder blades. Easy: less lean. Harder: more lean, 2-second squeeze.
3. Shoulder blade squeezes standing — 3 sets of 12
Arms at your sides. Pinch the shoulder blades. Do not shrug into your ears.
4. Dead bug — 2 sets of 8 each side
5. Walk — 10 minutes
HRT and fat redistribution can change how clothes fit and how your chest and midsection feel. That does not cancel this work. Muscle still responds to a push and a pull. Keep the reps clean.

Day 5 — Easy day
Theme: Stay in motion. Do not invent extra punishment.
1. Walk — 15 to 20 minutes, easy.
2. Optional: 1 round of Day 1’s four moves at half the reps.
If you are sore, walk and stretch. Soreness is not a license to skip. It is also not a license to smash a second workout.

Day 6 — Full body
Theme: Put the week together.
After the warm-up, 3 rounds. Rest 60 seconds between rounds.
1. Sit-to-stand × 8
2. Wall push-ups × 8
3. Glute bridge × 10
4. Counter rows × 8
5. Dead bug × 6 each side
6. Walk 8 minutes after the last round
If 3 rounds is too much, do 2. Finishing 2 clean rounds beats quitting 3 sloppy ones.

Day 7 — Longer walk and a honest review
Theme: End the week on your feet.
1. Walk 25 minutes. Same easy talk pace. Add 5 minutes only if Day 3 felt easy.
2. Then sit down and answer four questions on paper or in your phone:
– Which day did I actually finish?
– Which move felt worst — and was it pain or just hard?
– Did I drink water before the snack?
– What is tomorrow’s session time?
Do not grade your body. Grade the work.
All of life is a transition. This week was proof you can start.

What you eat this week
Keep it boring on purpose.
– Water first when you want a snack.
– Protein at two meals. Eggs, chicken, fish, Greek yogurt, beans, leftover meat. Home cooking beats a shake if you will actually cook.
– A real portion. Not a punishment plate. Not a free-for-all.
– Sodium is not the villain of Day 1. Starving yourself is.
– Dallas weekends and holidays will happen. Plan the next meal. Do not throw the week away over one plate.
I am not handing you a calorie target. You do not need one to start walking and standing up from a chair.

Week 2 — one harder thing
Do not download a new program.
Repeat this same week with one change:
– Add 2 reps to two moves, or
– Add 5 minutes to two walks, or
– Slow the last 3 reps of sit-to-stand and wall push-ups.
The body adapts. Change the stimulus or progress stops.

If you are training through a body change
Keep or build muscle while fat shifts. That is the job. Training does that better than waiting for the scale to be kind.
